Oysters are the undisputed champion — they contain more zinc per serving than virtually any other food on the planet. Beef, lamb, dark meat poultry, and eggs are also strong options.
For plant-based eaters, pumpkin seeds, hemp seeds, lentils, and chickpeas contain zinc, but consider soaking or sprouting legumes and grains before eating them. This process reduces phytate content and makes the zinc more accessible to your body. It's a small step that actually makes a meaningful difference.
So, Do You Actually Need a Supplement?
Not necessarily — but it depends on your diet, your stress levels, your life stage, and whether you have any underlying conditions that affect nutrient absorption. People with digestive issues like Crohn's disease or IBS often absorb zinc poorly. Older adults tend to have reduced zinc status. Pregnant and breastfeeding women have higher zinc demands. And anyone under chronic stress is burning through it faster than they probably realize.
If you do decide to supplement, aim for 15–30mg of elemental zinc daily from a bioavailable form like zinc picolinate or bisglycinate. Take it with food to reduce the chance of nausea, and ideally not at the same time as iron or calcium supplements, which can interfere with absorption.
Zinc isn't flashy. It doesn't have the cult following of magnesium or the buzz of ashwagandha.
